Spring cheesecake

Birthday cheesecake: lemon bottom, jelly top :)

For my birthday I prepared light, fresh and fruity cheesecake. With lemon bottom and jelly top! :)

For lemon bottom I used:
* 2 boxex of vanilla quark (Kesam Vanilje)
* Stevia SweetLeaf Lemon Drop
* gelatin powder
* juice from fresh lemon 

Mix quark with Stevia Lemon. Dissolve gelatin powder (1 spoon) in water with lemon juice and add it to quark.

Fill the first layer of cake into baking pan and put it into fridge for at least 1 hour (the longer, the better).



For jelly layer I used:
* 2 packages of jelly 
* 200g fresh strawberries
 
While waiting for lemon layer, prepare jelly. 
I used normal jelly and I made it with instructions from package. I used 2 packages of berry and strawberry flavour jelly. You can also pick some fresh fruits which you could use on jelly layer.


When lemon layer has a good consistency, you can spill (very delicate!) jelly on it. Put fresh berries in jelly layer. Leave the cake for the night at the fridge.

Birthday girl

even my Polar sends me b-day cake! ;)

Oh, recent days were so nice, exciting and joyful. I was (and actually still am) celebrating my birthdays!
 
despite celebration - yesterday and today were training days :)

I started just on Saturday with party, continue tomorrow with delicious dinner at Japan restaurant and today with amazing massage and planned shopping in the evening.

The only thing I miss is my family around, by luckily I've got my beloved and friends with me :)

my birthday food - like a little girl, sweets&soda as pre workout and peanut butter for post workout ;D
With food I ate above, I had great energy during training and a little sugar shock right now, hehe (I am not used to such sweats and normally I avoud peanut butter because I can't eat only 1 spoon ;)

Did somebody says... cutting?

I have to say that my body responds very well for hevay weight training I am doing for 7 weeks now. I feel strong, I build some muscles. One thing I am missing is definition. That is why I, spontaneously, started cutting

today's lunch: chicken with a whole pack of broccoli with spoon of sesame oil


Why now? Maybe the timing is not the best, because soon I have my birthday, then mountain trip, so not the best time for dieting but... will there ever be perfect time for that? Well, no. So in order to postpone it to next Monday, next week or month I would rather start now and maybe do some cheat days but still be in cutting mode. No excuses!

today's grocery shopping

So I did my shopping today and first training on a new eating routine (I will wrote about it in a few days, first let me try if it is possible to folllow:) ). On the shopping list there was:
* oat bran
* broccoli
* squash
* cabbage
* oat milk
* carrots
* chopped carrots and cabbage
* rice cakes

Chicken and low fat cottage cheese I had already at home.


Recent to days were very exhausting for me - double shifts on both on Monday and Tuesday and 3 aerobic/spinn/resistance training classes.  
pre-workout drink is a perfect resolutions for those who need a kick of energy before trainings (as I needed those recent busy days!) - now in a great offer 3 in price of 2!


That is why I didn't have a chance to take my weight training as I suppose to. I wanted to make double training today, but - in order to let my body recover more - I took only one. 
Unexpectedly, the energy was very high and I did very effective chest, triceps and shoulders day at the gym! 

Todays exercises:
* flat bench press with dumbbells
* incline nebch flies
* dumbbell side laterals
* barbell shoulders press
* triceps pushdown
* lying barbell for triceps
* hanging leg raises

Busy day, quick lunch

 
super tasty salmon sandwich served with steamed vegetables



Today I work double shift - first in the reception and as an instructor in the evening. I need energy and some quick lunch. 
I made myself a quick&tasty salmon sandwich. I used salmon which I prepared on Sunday (just baked in the oven and put to the lunchbox and then to the fridge).


For one sandwich you will need:
* 2 slices of low carb bread (or whole wheat bread)
* 50g of salmon (I used baked filled, but smoked salmon will be good too)
* 1 slice of 10% fat cheese
* broccoli and fresh spinach






I chopped salmon and put it between two bread slices, together with few broccoli tops. In few minutes I got tasty and nutritious lunch. I putted also no sugar ketchup on the top.


Nutrition value for one sandwich:
298 kcal, 25,5g protein, 15,5g fat, 11,2g carbs,

Productive weekend and form pictures


What I was doing while my beloved is recording a new Lost Soul's album in Poland? Spending time at my local gym!!

This was a training and social productive weekend. 
I have to say that my training energy this week was very high, I did my best went heavy and results which are coming from such trainings are pleasing me.

On Saturday I did leg day - with leg press, leg extensions and leg curls. On Sunday back&biceps together with 30 minutes of intervals on treadmill.

It is the end of week six of Lean Body programme and I start to see some good changes in my body - more muscles for sure. 
I will take proper form pictures on Wednesday, but here is a sneak peak of what it look like right now in my leg area:

Calories counting - yay or nay?

If you are thinking about taking your eating routine on the next level, you might consider calorie counting.



For typical person, chosing heathier food alternatives and beginning a training is enough and result in loosing weight. But later on eating clean and training out might not be so effective (it happens around 3 month after doing new training routine) . You can eat clean and healthy, but you still can have those few kilos of fat to lose. 
Whether healthy or not, food contains calories, and once our daily food intake is bigger than what we burn, we will gain weight.


To be honest, I am not a fan of countin calories. It is time consuming and pretty bad for your mindset., however I see many benefits of using this method. I will try to sum up all prons and cons to give you better perception.

Calories counting - prons:
+ you will be surprise how many calories has so little things, normally we are overestimating how much we consuming during the day
+ give you the overview of macros: how many protein, carbohydrates and fats are you consuming (it is not about number of calories, it is crucial from which source they comming from) 
+ manage your weight by adjusting your calories intake

+ shows you how many mindless calories you are consuming between meals (60kcal from those few peanuts, 20 calories from leftovers and so on - believie me, those 100 calories may do the difference)

 

Calories countin - cons:
- you will be trigger to choose 'lighter' options in order to 'spare' calories, but not always less calories is better for you (a perfect example is milk - 0% milk is a totaly artificial product, it is always better to choose 1,5-2% fat milk which is more natural and due to fat  also helps all the vitamins to be digest properly)
- messy with head - it provoke to be harsh on you once you eat something 'bad' 
- provoke to compulsive training in order to burn additional calories (ok, you will maybe burn more by running 10km than having a gym session, but your afterburn calories ratio will be higher after a long time after  gym workout than cardio one)

So what to do when there is so many disadvanteges of calories counting?
I can advise you the same, I am doing - cycling counting. Be aware of negative sides of it and you is only for your own good, treating it more like a doing research (in order to find how good is your diet) than restriction.

It works for me: once I see that I gain weight (or just once for 3 months), I am having a one week of calories counting. 
This helps me to control my portions again (we tend to having out portions bigger and bigger, not even realising it to you) and see how is my ratio between carbs, proteins and fats.
For instance, after checing my calories consumption for previous days, I noticed that I eat way to much protein and to little carbs. Of course, I love proteins and there are many advantages from consuming them, but carbs are also important, especially when you are very active. So know I know, that I have to master this part of my diet.  

How many calories you should be eating?

In order to check your daily calories needs you can use this formula.
This one is even more advanced and let you check how many calories you should be eating per each meal.
There are many other calories calculators using different types of formulas, but the basic rule is to use those which including your weekely activities, gender, weight and height.

Calories management


With the number you achieve, you will know how many calories your body are burning each day. In oder to lose weight, cut 200 calories (it is better to cut a little, than your body will respond properly, once you cut to much, body will go into 'survival mode' and slower your metabolism) One important thing - no one should be consming less then 1200 a day! 
In order to gain weight, again, add 200 calories.
To maintain your weight, eat the same as yu are burning.

Counting tools


For years I was using polish program (in Excel) called: Dziennik Posilkow Vitalmax.
But times had changed, and there are currently more advanced calories calculators for smartphones. Personally, I am a fan of My Fitness Pal

It is a free app with huge base of products. It has even an option of scanning barcodes of products and finding them for you.


The only disadvantege is that you cannot change ratio of protiens, carbs and fats (you have only one which is reccomended by producers) and that the number of calories they suggesting to eat during day is quite low (that is why it is always better to re-check it with calculators I've mentioned above).

many of calories are hidden in your beverages - sometimes just little adjustments can help you reduce your calories intake for 100 or 200 calories!

For beginners

 
Every time I start to train with customer who is very new to training, healthy eating and, generally, fitness, I advise them to make food journal exercise. It is about writing e in a notebook everything (no cheating!) what they have eaten during the day or two. With portion size and hour. You can apply it to yourself.This easy exercise can easily show your eating routine and helps to define your diet's weak points.

Deadly functional deadlift


Recently I've got a question about deadlift exercise (cheers Alexander! :) ) and I thought it is a good starting point to write a little about this thing here.


When squats, push ups and planks are the easy exercises, deadlift is more complicated, but still perceived as a basic (and one of the best effective) gym exericses.
Why it is more complicated? Because you have to have a perfect technique not to hurt yourself while doing it. That is why when I have beginner customers I don't even advise them trying to do deadlift and leave it only for those, who are already known with gym basics. 
If you want to incorporate it to your daily training routine, make sure your technique is correct.

Muscles engaged


When you're doing deadlift you are engaging glutes, lower back, hamstrings, traps and forearms.So it is basically lower body exercise, basically speaking for backside of your thighs.

Technique

Starting and ending position in deadlift

--> It is very important not to bend your back while lifting the barbell from the ground. Keep a natural arch in your back while doing this exercise! 
--> Start with bend knees, thighs should be a parallel to the ground. Knees are in the same line as foot. 
--> Lift the barbell vertically, from squat position til standing position.
--> Bend again while keeping yur natural arch in your back, take your butt as you would like to seat on a chair. When you feel the tension in your harmstrings, you bend your knees.

Variations

deadlift on straight/stiff legs with dumbbells
Regular deadlift vs. deadlift on straight legs

While doing deadlift on straight legs, you are using more backside of your thigts, while classic deadlift engage more muscles groups. 

While doing deadlift on straight legs, you stop your movement when you are taking barbell down and you start feeling tension in hamstrings, you take barbell up and go back to standing position.
